There is no single answer, and that is the whole problem with most advice on this. For muscle soreness after training, the meta-analytic sweet spot is 11-15 minutes at 11-15°C (52-59°F). Most advice picks one of those and presents it as the answer. Two honest notes on that table. The two Cold Pod sizes share a single review count of 523 because Amazon pools ratings across the variation, so neither figure describes that size on its own. And the Ice Barrel listings carry 10 and 9 ratings respectively, which is far too few to read as a quality signal in either direction; the brand sells mostly through its own site.


What the Clock Is Actually Measuring

Getting into cold water starts a sequence, and the useful durations are the boundaries between its stages.

The first stage is the cold shock response. It is the involuntary gasp, the sudden climb in heart rate and the hyperventilation that follows, and it is the genuinely dangerous part of cold water immersion rather than a sign that things are working. Research on cold shock describes the hyperventilation persisting for roughly one to three minutes before breathing comes back under control. Everything people describe as "the hardest part" is happening inside that window. It is also why you never get in head first, never plunge alone in deep water, and never treat a breath-hold as part of the practice.

The second stage is where nothing much changes for a while. Once your breathing settles, you are simply cold, and you are accumulating what researchers treat as a dose: temperature multiplied by time. This is the part the recovery literature is measuring when it immerses athletes for a quarter of an hour.

The third stage is cold incapacitation, and it is the reason duration advice needs an upper bound. Loss of dexterity and useful movement in the hands and limbs develops over the following minutes, well before core temperature has dropped enough to count as hypothermia. In accidental-immersion contexts this is usually framed as developing across roughly the first ten to fifteen minutes. Hypothermia proper, the point where core temperature falls far enough to affect consciousness, is much later, and this is the distinction most ice bath content gets backwards. What limits a home ice bath session is not hypothermia. It is losing the ability to get yourself out of the tub.

The fourth stage happens after you are out. Shivering and the rewarming that follows are not a failure of the session; the Søberg principle, popularised by Andrew Huberman, is the idea of letting your body reheat itself rather than jumping in a hot shower, on the reasoning that the reheating is part of the metabolic stimulus.


Duration by Goal, With the Actual Evidence

For muscle soreness: 11-15 minutes

This is the best-evidenced number on the page, and it is much longer than the number most people quote.

Machado and colleagues published a systematic review and meta-analysis in Sports Medicine in 2016, pooling nine randomised controlled trials that compared cold water immersion against passive recovery for muscle soreness. Their conclusion names both variables: a water temperature between 11 and 15°C and an immersion time of 11-15 minutes "can provide the best results." Worth knowing that the results section of the same abstract reports the temperature effect as 10-15°C while the conclusion says 11-15°C, so treat the boundary as approximate rather than a threshold you need to hit.

A 2025 network meta-analysis in Frontiers in Physiology by Wang, Wang and Pan went further, sorting 55 randomised controlled trials and 1,139 participants into six dose categories by duration and temperature. For delayed onset muscle soreness, the 10-15 minute, 11-15°C dose ranked first. For jump performance and for creatine kinase, a colder version of the same duration band, 10-15 minutes at 5-10°C, came out on top. Across every outcome they measured, the winning duration was the middle band. Longer than fifteen minutes did not win anything.

So if soreness after a hard session is what you are treating, a two-minute dip is not a small version of the right protocol. It is a different intervention.

One important caveat that belongs here rather than in the fine print: the same cold immersion that reduces soreness after training also blunts muscle growth when used regularly after strength work. For mood, alertness and metabolic adaptation: 1-5 minutes

The most-repeated number in cold plunging is 11 minutes per week, and it is worth understanding exactly what it is.

Huberman Lab's published guidance is direct about it: "Consider doing deliberate cold exposure for 11 minutes per week TOTAL. NOT per session, but rather, 2-4 sessions lasting 1-5 mins each distributed across the week." The temperature target is deliberately not a number: "aim for a temperature that evokes the thought, 'This is really cold (!), and I want to get out, BUT I can safely stay in.'"

That target traces back to Søberg et al. 2021 in Cell Reports Medicine, and the study is worth describing accurately, because it is usually cited as though it prescribed a dose. It did not. It was an observational comparison of eight experienced winter swimmers, all young healthy men, against eight matched controls, looking at brown fat and cold-induced thermogenesis. The swimmers were already doing two to three cold-water dipping sessions a week before the researchers met them. Nobody randomised anyone to 11 minutes, and nobody tested 11 minutes against 5 or 20. The figure is a tally of a habit in a group of eight men, turned into a target by someone summarising it.

That does not make it a bad starting point. A weekly floor you can actually hit is more useful than an optimum nobody has established. It does mean you should not treat 11 minutes as a dose with a body of evidence behind it, because there isn't one.

Separately, a 2025 systematic review and meta-analysis in PLOS ONE by Cain and colleagues pooled 11 studies and 3,177 participants on cold water immersion and general health outcomes, across immersions ranging from 30 seconds to two hours. It found a significant reduction in stress 12 hours after immersion, with no effect immediately or at 1, 24 or 48 hours, and better sleep quality scores. It also found significant increases in inflammation immediately and one hour post-immersion. The durations in that literature are all over the place, which is itself the honest finding: for the mood and wellbeing effects, nobody has pinned down an optimal session length.

For your first ice bath: 30-60 seconds

Your first session is not a dose. It is finding out how your body responds to cold shock, and that takes under a minute.

The hyperventilation phase is the whole event on day one. If you can get in, keep your breathing under control, and stay for thirty seconds without panic, that is a complete and successful first ice bath. Adding minutes to it does not add benefit at a point where you have no habituation and no idea how you react.

There is a real number for how fast that gets easier. Barwood and colleagues published a systematic review and meta-analysis in the Journal of Thermal Biology in 2024 covering 17 eligible groups, and found that the cold shock response habituates after roughly four immersions, with meaningful variation between studies. Heart rate response fell by about 14 beats per minute on average and minute ventilation by about 21 litres per minute. So the fourth session genuinely is easier than the first, and that is a measured effect rather than encouragement.


How Long Is Too Long

The upper limit deserves more prominence than duration content usually gives it.

You will often see the "1-10-1" shorthand: one minute to get your breathing under control, ten minutes of meaningful movement, one hour before you lose consciousness to hypothermia. It comes from Gordon Giesbrecht's cold water survival work and it is a useful mental model of the sequence.

It is also disputed by people whose job is cold water safety. The National Center for Cold Water Safety publishes a direct rebuttal, arguing that "the 1-10-1 myth isn't based on the science of cold water immersion," that "physical ability isn't suddenly lost at the end of a specific period" but declines continuously, and that presenting the timings as things you "have" implies a control over your own breathing that you do not have during cold shock. We think both things are worth knowing: the sequence is real, the tidy numbers are a memory aid rather than a schedule, and the practical takeaway is that your capability is falling from the moment you get in.

For a home ice bath, that translates into a few hard rules:

  • Never plunge alone if you are going past a couple of minutes, and never in water deep enough to drown in.
  • Get out on schedule, not on feel. Numbness reads as tolerance and it is not.
  • Set a timer you can see rather than counting, because counting drifts badly in cold water.
  • Warm up passively. Shivering afterwards is expected. Confusion, slurred speech or shivering that will not stop are not, and they mean the session was too long or too cold.
  • Talk to a doctor first if you have a cardiac condition, high blood pressure, are pregnant, or have Raynaud's or cold urticaria. The cold shock response puts an acute load on the cardiovascular system, and that is the population where duration advice from the internet does real harm.

Why Your Setup Changes the Number

Here is the part nobody writing about duration mentions, and it is the thing we notice most running an ice bath without a chiller.

An unchilled tub does not hold a temperature. You fill it, you add ice, it hits something cold, and then it climbs for the entire time you are sitting in it and keeps climbing for the rest of the day. So "three minutes" on Monday morning, when the ice went in ten minutes ago, is a completely different dose from "three minutes" on Thursday, when the water has been sitting at ambient and you did not have enough ice left. If you are chasing a specific dose, that variance is the single biggest source of error in your protocol, and it is invisible unless you own a thermometer.

That is the honest case for a chiller: not that it makes water colder than ice does, but that it makes Monday and Thursday the same session. It is also the honest case against one for most people, because most people are not running a protocol precise enough for the difference to matter.

If the first thirty seconds are the hard part, that is normal, and they count.
